Explosive lifts for people who are not weightlifters
Cleans, snatches and their variations develop qualities that grinding heavy lifts do not. They also take time to learn, which is the honest argument against them.

The Olympic lifts and their derivatives develop rate of force development — the ability to produce force quickly — which is a distinct quality from maximal strength and does not automatically follow from it.
Whether you should learn them depends on what you want and how much time you are willing to spend.
What they offer
Power development. The ability to express strength rapidly, which matters for sport, for athletic performance, and — less obviously — for maintaining functional capacity with age.
Full-body coordination under load, which nothing else trains in the same way.
Training the eccentric-free option. Dropping a barbell rather than lowering it means less muscle damage and soreness for a given amount of work, which makes these useful additions to a programme without much recovery cost.
Enjoyment. They are genuinely satisfying to perform, and that has value.
The honest costs
They take a long time to learn. The full snatch and clean and jerk are technically demanding, requiring mobility, timing and practice over months before the loads become meaningful.
For someone whose goal is size or general strength, that time is arguably better spent squatting and pressing.
Coaching is close to essential for the full lifts. Self-taught technique on these is possible and it is slow and error-prone.
Equipment requirements. Bumper plates, a platform and a bar that spins. Not available in a lot of gyms.
Mobility requirements. Receiving a snatch overhead in a deep squat demands shoulder, thoracic, hip and ankle mobility that many adults do not have.
The pragmatic middle: variations
Most of the benefit for non-specialists comes from the simpler derivatives, which are far easier to learn and require less mobility.
Power clean. Receiving the bar in a partial squat rather than a full one. Removes most of the mobility demand and most of the technical difficulty of the catch, while retaining the pull.
Hang variations. Starting from mid-thigh or above the knee rather than the floor. Removes the first pull, which is where most of the technical complexity lives, and focuses on the explosive extension.
Hang power clean is probably the single most learnable and most useful variation for a general lifter.
High pull. Pulling the bar explosively to chest height without any catch. Trains the same triple extension with essentially no technical requirement.
Jump shrug. Even simpler — a loaded jump with a shrug. Almost no learning curve, and it trains the explosive extension directly.
Push press and push jerk. Overhead variations using leg drive. Easier to learn than the split jerk and effective for upper body power and overhead strength.
Non-barbell alternatives
If the barbell versions are impractical, several things develop power without the technical cost.
Medicine ball throws — overhead, rotational, chest passes. Genuinely explosive, minimal learning curve, no eccentric loading.
Jumps — vertical, broad, box jumps. Effective and free. Keep the volume modest and land softly; the eccentric of a landing is where the injury risk is, and stepping down from a box rather than jumping down removes most of it.
Kettlebell swings. A ballistic hip extension with a simple learning curve. Excellent for power and conditioning.
Sprinting, which is the most transferable power expression there is, and which needs a genuine progressive build-up because sprinting untrained is a reliable route to a hamstring strain.
How to programme them
Early in the session, when fresh. Power output falls quickly with fatigue and there is no value in explosive work performed slowly.
Low reps — one to five — with full recovery between sets. These are not conditioning exercises and treating them as such removes the quality being trained.
Moderate loads. Peak power output occurs at a percentage of maximum well below the heaviest weight you can move, and grinding a heavy clean defeats the purpose.
Modest total volume. A handful of sets a couple of times a week.
Stop the exercise when speed drops noticeably, regardless of the plan.
Who should bother
Athletes in sports requiring power, clearly.
General lifters who enjoy them and have access to coaching and equipment. Enjoyment sustains training and that is a legitimate reason.
Older lifters, for whom rate of force development declines with age and matters functionally — but with the simpler, lower-risk variations rather than the full lifts.
Not, particularly, someone whose goal is muscle size, where the return on the time invested is poor compared with straightforward hypertrophy work.
