Making weight without wrecking your performance

Weight cutting is normalised in several sports and much of the standard practice is both dangerous and counterproductive.

Weight-class sports create an obvious incentive: compete against smaller opponents by weighing in light and then rehydrating. The practice is widespread, some of it is reasonable, and some of it is genuinely dangerous.

Deaths have occurred from aggressive weight cutting, and the practices that produce them are not exotic — they are the standard methods taken further than the person's body tolerated.

The two components of a cut

Chronic fat loss — reducing body fat over weeks and months to arrive near the class naturally.

Acute manipulation — reducing gut contents and body water in the final days and hours, then restoring them after weigh-in.

The first is safe if done at a sensible rate. The second carries the risk, and the risk scales sharply with the magnitude.

The chronic part, done properly

Start early. A gradual deficit over months, losing something around half to one percent of body weight per week, with high protein and continued resistance training, preserves performance far better than a rushed cut.

The mistake is leaving it late and then attempting to lose a large amount in the final weeks, which costs strength, degrades training and leaves you weaker on the day.

If you cannot reach a class through a sensible chronic approach, the class is wrong for you.

The acute part, in order of risk

Lowest risk: reducing gut contents. A low-residue, low-fibre diet in the final two to three days reduces the mass of food in the digestive tract. This can account for a meaningful amount and it costs essentially nothing in performance.

Low risk: carbohydrate reduction. Each gram of stored muscle glycogen binds water. Reducing carbohydrate for a couple of days depletes glycogen and the associated water. It does cost performance if not restored, so this only works with adequate time to reload.

Moderate risk: sodium and fluid manipulation. Reducing sodium and adjusting fluid intake in the final days produces some water loss. The common approach of high fluid intake for several days followed by restriction has a physiological rationale and requires care.

High risk: active dehydration. Saunas, hot baths, sweat suits, exercising in heavy clothing. This is where the danger is. Substantial dehydration impairs thermoregulation, increases cardiovascular strain, reduces plasma volume and impairs cognitive function, and in combination with heat it has killed athletes.

Unacceptable: diuretics and laxatives. Dangerous, and banned under anti-doping rules.

The weigh-in timing changes everything

This is the single most important practical variable.

A twenty-four-hour weigh-in allows substantial rehydration and refuelling before competing. Larger cuts are physiologically recoverable, which is why sports with this format see bigger cuts.

A two-hour weigh-in allows very little recovery. A large cut with a same-day weigh-in means competing dehydrated and glycogen-depleted, which is both dangerous and self-defeating — you have traded a weight advantage for a substantial performance deficit.

Know your federation's rules and size the cut accordingly.

Rehydrating properly

Fluid alone does not restore plasma volume efficiently. Sodium is required — this is why oral rehydration solutions contain it and why plain water after a large cut can produce discomfort without restoring performance.

Carbohydrate restores glycogen and brings water into the muscle with it.

Practically: fluid with electrolytes, plus carbohydrate, consumed steadily rather than in one enormous volume. Familiar foods, nothing new on competition day.

Research on recovery after dehydration suggests that performance does not fully return within a few hours after a substantial fluid deficit, which is the argument against large same-day cuts.

The practical recommendations

For a first competition: do not cut. Compete at your walking weight and learn how the day works.

Keep acute cuts small — a few percent of body weight rather than a large fraction — particularly with same-day weigh-ins.

Practise the protocol in training, weeks in advance, so competition day is not the first time you have done it.

Get supervision from a registered dietitian experienced in the sport, not from a training partner.

Do not cut if you are ill, injured or under eighteen. Weight cutting in adolescents is a particular concern given growth and development.

The disordered eating dimension

Weight-class sports have elevated rates of disordered eating, and the culture normalises behaviours that would be recognised as concerning elsewhere.

If food and weight occupy a great deal of your mental space, if you feel out of control around food after a cut, or if others have expressed concern, that is worth taking to someone qualified. The cut is a sporting tactic; it should not become a way of relating to food.
