Gaining and losing weight: sensible rates and why speed backfires

The rate at which you change body weight determines the composition of that change more than almost anything else you do.

Whether you are trying to gain muscle or lose fat, the same variable dominates: how fast. Go too fast in either direction and the composition of the change gets worse.

Gaining

The classic mistake is a large surplus on the theory that more food means more muscle. Above a certain point, additional energy does not produce additional muscle; it produces fat.

Muscle accrual has a ceiling determined by training status, genetics, age and hormonal environment. A trained lifter might gain something in the region of a couple of hundred grams of muscle a week in good conditions, and considerably less as they become more advanced. A beginner can exceed that; someone with a decade of training will not approach it.

The energy required to support that rate is modest. A surplus somewhere around ten to twenty percent above maintenance is a common recommendation, producing weight gain of roughly a quarter to half a percent of body weight per week.

For an eighty-kilogram lifter that is roughly two hundred to four hundred grams a week. Gaining a kilogram a week means most of it is fat.

The complication: beginners can gain muscle while losing fat, so a smaller surplus or even maintenance is often appropriate for them. Advanced lifters should use the lower end of the range, because their muscle gain ceiling is lower and everything above it is fat.

Losing

The mirror problem. A large deficit produces faster weight loss and a greater proportion of it from lean mass.

A commonly cited target is around half to one percent of body weight per week, with the leaner you are pushing you toward the slower end. Very lean individuals have less fat available to mobilise and lose lean mass more readily in a deficit.

The measures that protect lean mass during a deficit are consistent across the literature:

Higher protein. Elevated intake during a deficit, often in the range of two to three grams per kilogram of lean mass, reliably preserves more lean tissue.

Continued resistance training. The signal that tells the body to keep the muscle. Maintaining training intensity — the loads — matters more than maintaining volume; volume can be reduced somewhat when recovery is limited.

A moderate rather than aggressive deficit.

Adequate sleep, which as noted elsewhere substantially affects the proportion of loss coming from lean tissue.

Weight fluctuates and that is normal

Day-to-day body weight varies by a kilogram or more from water, glycogen, food volume and salt intake. Reading a single measurement as evidence of anything is a route to unnecessary panic and unnecessary adjustments.

Weigh daily under the same conditions — first thing, after the toilet, before eating — and use a weekly average. Compare weekly averages across weeks. That signal is meaningful; individual readings are not.

Expect a jump when carbohydrate intake increases, because glycogen binds water. Expect an apparent stall in women across a menstrual cycle. Neither is fat gain.

How long to run a phase

Gaining phases can run for several months. There is no need to keep going until the surplus has produced a great deal of fat — plenty of people gain productively for three to six months, then diet briefly, then resume.

Deficits are more taxing and there are diminishing returns to running them for a very long time. Metabolic adaptation is real — energy expenditure declines somewhat beyond what the weight loss predicts — and adherence degrades.

Diet breaks at maintenance for a week or two during a long deficit have some evidence for improving adherence and possibly outcomes, and they are worth using regardless for psychological reasons.

Maintenance is a legitimate phase

The under-used option. Spending months at maintenance while training hard produces body recomposition in many people, particularly those with training years still available, and it removes the stress of constantly being in a phase.

It also builds the habits and the metabolic stability that make subsequent phases work better.

The number is not the goal

Scale weight is a proxy, and a noisy one. Track alongside it: training performance, measurements at a few sites, photographs under consistent conditions, and how clothes fit.

If the scale is falling and your lifts are collapsing, the deficit is too aggressive regardless of what the number says. If the scale is rising and your waist is growing faster than your lifts, the surplus is too large.

Those two checks catch most errors, and they are more informative than any calculator.
