Naps, Caffeine And The Repayment Of Sleep Debt
Short sleep accumulates a deficit that daytime napping only partly repays, and caffeine masks the symptoms by blocking the chemical signal that reports the debt.

Sleep loss does not simply disappear when the following night is longer. It accumulates, and the tools people use to manage it work by different mechanisms with different limits.
The debt is real but not fully repayable
After restricted sleep, the body prioritises certain sleep stages during recovery nights, recovering deep sleep proportionally more than lighter stages.
That prioritisation means a night of extended sleep restores some functions faster than others. Reaction time and mood often recover before more complex performance does.
Chronic restriction over many weeks appears harder to reverse with a weekend of catch-up than a single bad night is, which is why consistency matters more than occasional repair.
Adenosine is the signal being managed
During waking hours a compound called adenosine accumulates in the brain, and its build-up is one of the signals producing sleep pressure. Sleep clears it.
Caffeine works by occupying the receptors adenosine binds to. The adenosine is still present and still accumulating; the perception of pressure is blunted.
When the caffeine clears, the accumulated signal becomes available again, which is the mechanism behind the abrupt tiredness that follows a long caffeinated day.
Naps repay part of the deficit
A short nap can restore alertness without producing the disoriented feeling that follows waking from deep sleep. Longer naps reach deeper stages and carry that cost on waking.
Napping also reduces sleep pressure for the coming night, which can make falling asleep harder for someone already struggling with the main sleep period.
For a lifter, a nap is most useful before a demanding session or on a day where the previous night was genuinely short, rather than as a routine substitute.
Timing interacts with the body clock
Sleep pressure is only one of two systems governing sleepiness. The circadian rhythm sets when sleep is easy to initiate, and it does not shift quickly.
Caffeine late in the day interferes with the first system while the second is still trying to run its normal schedule, and the two working against each other produces fragmented sleep.
Because caffeine takes several hours to clear, an afternoon dose is still active at bedtime for many people, at levels sufficient to reduce deep sleep without preventing sleep onset.
What this means for training decisions
Caffeine restores performance on a poor night's sleep well enough that the session can proceed, but it does not restore the recovery processes the missed sleep would have supported.
Using it to train hard through an extended period of short sleep therefore removes the warning without removing the underlying problem.
Persistent sleep difficulty that survives sensible habits is a matter for a clinician, since several treatable conditions present first as unrefreshing sleep.
