Deloads: what they are for and how to know you need one
A deload is not a reward for working hard and it is not a week off. It is a planned reduction in stress that lets accumulated fitness reveal itself.

The concept people struggle with is that fatigue and fitness accumulate together, and fatigue masks fitness. You can be simultaneously fitter than you have ever been and performing worse than you did a month ago, because the tiredness is sitting on top of the adaptation.
A deload removes the fatigue while keeping the fitness. The performance that appears afterwards was already there.
What a deload is not
It is not a week of doing nothing. Complete rest for a week loses some adaptation and, more importantly, disrupts the habit that makes training work.
It is not a light week where you go to the gym and do random things. Unstructured "easy" training frequently ends up harder than planned because people feel good on day two and chase it.
It is a planned, specific reduction in training stress, with the same movements and the same structure, done deliberately.
How to reduce
The two levers are volume and intensity, and volume is usually the better one to cut.
Reduce volume, maintain intensity. Keep the load reasonably heavy but cut the number of sets substantially — often to around half. This maintains the neural component and the movement skill while removing most of the fatiguing work. For strength-focused lifters this is generally the better option.
Reduce intensity, maintain volume. Keep the sets and reps, drop the load to something in the region of two thirds to three quarters of usual. Useful when the fatigue is joint-related or when a movement pattern feels beaten up.
Reduce both, moderately. Sensible for a general accumulation of tiredness.
What you should not do is reduce frequency to zero. Keeping the sessions, at lower stress, preserves the routine and the technical practice.
How often
The common pattern is a deload every fourth to sixth week, and it is a reasonable default. But scheduled deloads are a crude tool: some people need them more often, some can run longer, and training stress varies week to week.
A better model for experienced lifters is autoregulation — deload when the signals appear, with a scheduled one as a backstop if the signals have not appeared in six or eight weeks.
Newer lifters generally need them less frequently, because they cannot yet generate enough fatigue to require one. If you have been training six months, you probably do not need a deload every fourth week, and inserting them ritually costs you training weeks.
The signals
Performance dropping across multiple sessions when the programme called for progression. One bad session is noise; three in a row is a signal.
Warm-ups feeling heavy. The most reliable early indicator. When the weight that normally feels like nothing feels like work, fatigue has accumulated.
Joints aching persistently rather than muscles being sore. Muscle soreness is normal; a persistent low-grade ache in elbows, knees or shoulders is a load-tolerance signal.
Sleep degrading — difficulty falling asleep or waking early — which is a classic sympathetic overactivity sign in heavily trained people.
Motivation collapsing. Not the ordinary reluctance everyone has some days, but a genuine aversion to training that persists. Psychological markers frequently precede physical ones.
Elevated resting heart rate across several mornings, if you track it.
Small things going wrong — a tweak here, a niggle there. Accumulating minor injuries usually mean recovery is behind.
What a deload week looks like in practice
Same days, same exercises, same order. Roughly half the working sets. Loads either the same with far fewer sets, or moderately reduced with normal sets. Every rep clean and controlled, nothing near failure, and no new exercises.
Eat normally — do not cut calories in a deload week, since recovery requires energy. Sleep as much as you can. Take the opportunity to do the mobility or accessory work you have been neglecting.
Then go back to normal training and expect the first week back to feel excellent.
The psychological difficulty
Most people find deloads harder to do than hard weeks. It feels like losing ground, and there is a persistent anxiety about detraining.
Detraining over one week of reduced-volume training is essentially nil. Strength is retained for considerably longer than that, and the movement practice continues.
The lifters who get injured and stall are, overwhelmingly, the ones who never deload — who treat every week as an opportunity to push and interpret every dip in performance as a reason to try harder. That approach works for a few months and then it does not.
