Single-leg work: the training most people skip and should not
Split squats, lunges and step-ups are unglamorous, humbling, and address something bilateral training cannot.

Most lower body programmes are two bilateral movements and nothing else. That works, and it leaves something on the table.
What single-leg work adds
It exposes side-to-side differences. In a bilateral squat, a stronger side compensates for a weaker one and you cannot see it happening. Standing on one leg makes it obvious immediately, and the differences are often larger than people expect.
Load at lower spinal compression. A hard set of split squats with moderate dumbbells produces substantial leg stimulus with a fraction of the axial load of a heavy squat. Valuable for anyone managing a back, and valuable as a way to accumulate leg volume without adding spinal fatigue.
Hip stability and frontal plane control. Standing on one leg demands work from the hip abductors and the trunk that bilateral lifting does not.
Range at the hip. Split stance positions load hip extension at a longer muscle length than a squat does.
Transfer. Walking, running, climbing stairs, and nearly every sporting action happen on one leg at a time.
The main variations
Split squat. Both feet on the floor in a staggered stance, descending straight down. The most stable and the easiest to load heavily. The best starting point.
Rear-foot elevated split squat. Back foot on a bench. Increases the range and the demand on the front leg substantially, and increases the balance requirement. Brutal, effective, and the exercise most people mean when they say split squat.
Walking lunge. Dynamic, adds a stepping and deceleration component, and generates a lot of soreness because of the eccentric load. Harder to load precisely.
Reverse lunge. Stepping backwards rather than forwards. Generally kinder to the knees than a forward lunge, since the deceleration demand is lower.
Step-up. Concentric-dominant, very knee-friendly, and easy to scale by changing box height. Frequently underrated.
Single-leg Romanian deadlift. A hinge rather than a squat pattern, loading hamstrings and glutes with a large balance demand.
Technique points
Torso angle changes the emphasis. Upright shifts toward the quadriceps; leaning forward slightly shifts toward the glutes and hamstrings. Pick one deliberately rather than drifting.
Stance length matters. A longer stride emphasises the glutes and hip extension; a shorter one emphasises the quadriceps and knee flexion. Both are legitimate.
The front foot stays flat. Heel down. If the heel lifts, either the stance is too short or ankle mobility is limiting.
Descend under control. The back knee approaches the floor gently rather than banging into it.
Do not let the knee collapse inward. This is where the balance and stability demand shows up. Cue the knee tracking over the middle of the foot.
Loading options
Dumbbells in each hand are simplest and easiest to bail out of. Goblet position with a single weight at the chest adds a trunk demand and keeps the torso upright. A barbell on the back allows the heaviest loading and is the least forgiving of balance errors. A safety squat bar or a front rack are both good compromises.
Start unloaded. Rear-foot elevated split squats with body weight alone are already difficult for most people, and adding load before the pattern is stable produces a wobbling mess.
Programming them
They fit well as the second lower body exercise, after a heavy bilateral lift. Three to four sets of six to twelve per leg is a sensible range.
Do the weaker side first and match the stronger side to it — perform the same reps on both sides rather than doing what each side is capable of. That is how you close a difference rather than maintaining it.
Expect the second side to feel harder, because you have already done a set and your trunk is fatigued. That is normal.
Balance is trainable and not the point
A lot of people avoid single-leg work because they wobble. Balance improves rapidly with practice and it is not what limits progress in the long run.
If balance is genuinely the limiting factor and you cannot load the leg because you are falling over, hold a rack or a wall lightly with one hand. It removes the balance demand and lets you train the leg, which is the actual goal. Reduce the assistance over weeks.
There is no virtue in performing an exercise so unstable that the target muscle is never loaded properly.
