Coming back after time off, without doing something stupid

The return after a layoff is where a surprising share of injuries happen, because strength returns faster than tissue tolerance does.

Illness, injury, work, a new baby, a house move. Everybody has layoffs, and the return is a predictable injury window — not because people are weak, but because they are stronger than the connective tissue currently supports.

What you actually lose

Strength declines relatively slowly. Meaningful losses generally take several weeks of complete inactivity, and much of the early decline is neural rather than muscular.

Muscle size declines more slowly than people fear. A couple of weeks off produces little measurable change; longer periods produce gradual loss, faster in older adults.

Cardiovascular fitness declines fastest of the three, with measurable reductions within a couple of weeks.

Tendon and connective tissue tolerance declines and, critically, recovers more slowly than muscle does. This asymmetry is the source of most return-to-training injuries.

Skill in the lifts persists reasonably well but degrades — the first squat session back feels awkward in a way the numbers do not explain.

Muscle memory is real

Regaining lost muscle is faster than building it the first time. The proposed mechanism involves myonuclei acquired during previous training being retained during detraining, so that the muscle is primed to grow when training resumes. There is reasonable evidence for retention, and the practical observation that people regain lost size quickly is well established.

This is genuinely reassuring and it is also the source of the problem: because strength returns fast, people reach heavy loads before their tendons and joints have caught up.

The return protocol

Start much lighter than you think. A common approach is to begin at roughly half to sixty percent of your previous working loads, regardless of how you feel, and build over three to six weeks.

The feeling of a weight being easy is not evidence that the tissue is ready. Muscle produces the force comfortably; the tendon is the one that has not been loaded for two months.

Start with low volume. Half the sets you used to do. Volume is the driver of soreness and of tissue stress, and the first session back at full volume produces soreness that prevents the next three sessions.

Prioritise frequency over intensity. Three moderate sessions a week beats one heavy one. Frequent, submaximal exposure rebuilds tolerance and skill faster and more safely.

Add back gradually. Increase volume first over a couple of weeks, then intensity. Expect to be at previous loads within four to eight weeks after a moderate layoff, which is fast — that is the muscle memory working.

Do not test your maximum. The urge to find out where you are is strong and the information is not worth the risk. You will know soon enough.

Scaling the return to the layoff

One to two weeks off: essentially nothing lost. Return at slightly reduced volume for one session and resume.

Three to six weeks: reduce loads meaningfully, halve the volume for the first week, rebuild over two to four weeks.

Two to six months: treat it as a proper rebuild. Start light, four to eight weeks of progressive return.

Longer, or after injury or illness: a genuine restart, with a technical focus, and — after significant injury or illness — with professional guidance on the progression.

Expect soreness, and plan around it

The first sessions back will produce disproportionate soreness because the tissue is unaccustomed. This is the repeated bout effect working against you.

The practical protection is to do considerably less than feels necessary in the first session. Half of what you think you can handle. The soreness from an enthusiastic first session back regularly costs a week.

Extreme soreness after a first session back, particularly with dark urine or marked weakness, warrants medical attention — the classic setting for rhabdomyolysis is an unaccustomed high-volume session in someone returning after a break.

The psychological part

Returning to lighter weights than you used to lift is unpleasant. It is also temporary and considerably less unpleasant than an injury that adds another two months.

Frame the return as a training block with its own purpose: rebuild tolerance, refine technique, re-establish the habit. Log it properly. The numbers will come back faster than you expect, and the people who get hurt are the ones who tried to skip the block.

And if the layoff was caused by injury, complete the rehabilitation rather than stopping when the pain does. Returning to full training with an incompletely rehabilitated injury is the most reliable route to the next layoff.
