Frequency: how often to train a muscle, and why the answer changed

The once-a-week body part split dominated gym culture for decades. The evidence supports something more frequent, though for a subtler reason than most people give.

The classic bodybuilding split — chest Monday, back Tuesday, and so on, each muscle hit once a week and destroyed — dominated for a generation. Then research suggested higher frequencies were better, and the pendulum swung hard.

The current position is more interesting than either extreme.

What the research actually found

Meta-analyses comparing training frequencies generally find that when total weekly volume is equated, frequency itself has a small effect on hypertrophy. Training a muscle twice a week is not dramatically better than once a week if the total number of hard sets is the same.

But — and this is the important part — higher frequency makes it much easier to perform more volume with good quality. Twenty sets for a muscle in one session means the last several sets are performed in a deeply fatigued state, with reduced load and degraded technique. The same twenty sets across three sessions are all performed reasonably fresh.

So frequency's benefit is largely indirect: it enables volume, and volume drives growth.

For strength specifically, frequency has a clearer direct benefit, because strength is substantially a skill and more practice sessions means more skill acquisition.

The practical recommendation

Two to three sessions per muscle group per week is a sensible default for most people and most goals.

Once a week can work if total volume is moderate and the session is manageable. It becomes a problem when weekly volume is high, because the session becomes enormous and the later sets are junk.

Four or more times a week per muscle is used effectively by some advanced lifters, particularly for the competition lifts in strength sport, but it requires careful volume management per session and it is not a beginner's approach.

Choosing a split

Full body, three times a week. Excellent for beginners and for anyone training three days. Every pattern gets practised three times weekly, sessions are manageable, and missing one session costs less because the next one covers everything.

Upper/lower, four times a week. The most broadly useful structure for intermediate lifters. Each muscle group is trained twice a week, sessions are focused enough to accumulate meaningful volume, and it fits a normal week.

Push/pull/legs, six times a week or run twice over eight days. Allows high volume per muscle group with good frequency, at the cost of requiring a lot of gym days.

Body part split, five to six times a week. Once-per-week frequency per muscle. Works for advanced lifters with high volume tolerance and a lot of time, and it is a poor fit for most people.

The variable that actually decides it

How many days a week can you reliably train?

That constraint determines the split, not the other way round. Someone who can train three days should do full body or an upper/lower rotation, not a five-day split executed badly.

Consistency over months matters more than the theoretical optimality of the structure. A good programme performed for a year beats a perfect programme abandoned in March.

Recovery between sessions

Muscle protein synthesis after a training session is elevated for roughly a day or two in trained individuals, which is part of the argument for training a muscle more than once a week — the elevation subsides well before the next session on a once-weekly schedule.

What limits frequency in practice is usually not the muscle. It is joints, connective tissue and systemic fatigue, particularly from heavy compound lifts. Deadlifting heavy three times a week is a recovery problem even if the muscles could handle it.

This is why higher frequencies work better when the volume per session is moderate and when the loading is varied — heavy one day, moderate another.

Fitting it around life

The best structure is the one you will execute. Consider realistically: how many days, how long per session, what time of day, and what happens on a bad week.

Build in flexibility. A programme where missing one session ruins the week is a fragile programme. Full body and upper/lower structures are robust to a missed day; specialised splits are not.

And be sceptical of anyone who tells you there is one correct frequency. Across a broad range of reasonable structures, the differences are small relative to the differences produced by effort, progression and consistency.
