Strength and size: related, not identical, and the training differs

Bigger muscles have more potential force. But the strongest people are not always the biggest, and the training that maximises one is not quite the training that maximises the other.

Muscle size and strength are correlated. A larger muscle has more contractile tissue and greater force potential, and over a career, getting bigger is one of the main routes to getting stronger.

But the correlation is imperfect, and the gap between them is where the interesting programming decisions live.

Why they diverge

Strength is muscle size plus a set of neurological and structural factors.

Motor unit recruitment — how much of the available muscle you can activate voluntarily. Trained lifters access more of their muscle than untrained people.

Rate coding — how rapidly motor units fire.

Coordination between muscles — reducing co-contraction of antagonists, timing the sequence of a complex lift.

Skill in the specific movement. Enormous. A person can be strong at a squat and comparatively weak at a lift they have never practised, with identical muscle.

Tendon stiffness, which affects force transmission.

Leverages, which are fixed and can make two identically muscled people differ substantially in what they lift.

This is why a beginner's first months of strength gain are mostly neural — they get considerably stronger without getting noticeably bigger.

How the training differs

For strength:

Heavier loads, generally above about eighty percent of maximum, in lower rep ranges — singles through fives.

Longer rest periods, three to five minutes, so each set is performed with full recovery and maximal force.

Higher specificity — practising the actual lifts you want to be strong at, frequently, because skill is a large component.

Lower overall volume, and training further from failure, because quality of each heavy set matters more than accumulated fatigue.

For hypertrophy:

A broader useful rep range. Research suggests that anywhere from roughly five to thirty repetitions produces similar growth provided sets are taken close enough to failure, which is a genuinely liberating finding.

Higher total volume, since sets performed is the main driver.

Shorter rests are acceptable, though longer rests appear to allow more total volume and are probably slightly better.

Closer proximity to failure, since the mechanical tension in the final reps is what recruits the high-threshold motor units.

Exercise selection matters less; what matters is loading the target muscle through a good range with progressive overload. Machines and free weights both work.

The practical overlap

For most people, most of the time, the two goals are compatible and the training overlaps heavily. A programme with heavy compound work in low rep ranges plus accessory volume in moderate ranges serves both.

The divergence matters most at the extremes: someone peaking for a powerlifting meet is not training for hypertrophy, and someone in a specialised hypertrophy block is not training for a one-rep max.

The sequencing argument

Over a career, size supports strength. A lifter who spends a few years building muscle has a higher ceiling than one who spends the same years chasing singles on a smaller frame.

Which suggests a rough long-term sequence: build the base, then convert it. In practice this looks like blocks — a period emphasising volume and hypertrophy, then a period emphasising heavy work and skill, repeated.

Trying to maximise both simultaneously and continuously produces mediocre progress in both.

What to choose

Be honest about the goal. Aesthetics and health, or competitive strength, or general capability — they lead to different reasonable programmes.

If it is general fitness and looking better, a hypertrophy-biased programme with some heavy work is the right answer, and there is no need to build a one-rep max you will never test.

If it is competitive strength, the lifts you compete in dominate the programme and hypertrophy work supports them.

If you genuinely want both, alternate the emphasis across blocks rather than trying to split the difference every session.

The thing that applies to both

Progressive overload, tracked, sustained over years. The rep ranges and rest periods are optimisations at the margin. The lifter who trained consistently for five years beats the one who chose the theoretically superior rep range and quit in October.
